7 Easy Sacroiliac Joint Pain Exercises You Can Do at Home

If you are dealing with sharp lower back discomfort or stiffness around your hips, your sacroiliac (SI) joint might be the cause. Lower back and hip pain can make simple daily activities feel challenging, especially as we get older.
Fortunately, gentle movement and targeting key muscles can relieve pressure on your joints. Here are 7 safe, easy exercises you can practice at home to ease SI joint pain and rebuild mobility.

1. Knee-to-Chest Stretch
This gentle stretch helps relax tight lower back muscles and releases tension around the hips.
Lie flat on your back on a comfortable rug or yoga mat with your knees bent.
Pull one knee toward your chest slowly using both hands.
Hold for 15 to 20 seconds while breathing deeply, then lower your leg and switch sides.

2. Figure Four Stretch
This movement opens up the hip rotators and reduces tightness near the SI joint region.
Lie on your back with feet flat on the floor.
Cross your left ankle over your right knee.
Gently push your left knee away from your body until you feel a light stretch in your hip.
Hold for 20 seconds, then repeat on the opposite side.

3. Bridge Pose
Strengthening your glutes and hamstrings provides better support for your lower spine.
Lie on your back with knees bent and feet flat on the ground, hip-width apart.
Slowly lift your hips toward the ceiling until your body forms a straight line from shoulders to knees.
Hold at the top for 3 to 5 seconds, then lower down gently. Perform 8 to 10 repetitions.

4. Press-Up (Extension) Stretch
This exercise gently arches the lower back to relieve localized pressure.
Lie face down on your stomach.
Place your palms flat on the floor right next to your shoulders.
Press up through your hands, keeping your hips resting on the floor.
Only raise as high as comfortable without forcing your back. Hold for 5 seconds and release.

5. Pelvic Tilt
A minimal movement that activates deep abdominal muscles to stabilize the pelvis.
Lie on your back with knees bent.
Flatten your lower back against the floor by tightening your abdominal muscles.
Hold this flat position for 5 seconds, then relax. Repeat 10 times.

6. Seated Gentle Trunk Twist
Improving spine rotation helps maintain flexibility across the hips and trunk.
Sit upright in a sturdy chair with feet flat on the ground.
Gently turn your upper body to the right, placing your hand on the chair back for light support.
Hold for 10 seconds, return to center, and repeat to the left side.

7. Child’s Pose
A classic relaxing posture to lengthen the spine and soothe aching back joints.
Kneel on a soft surface, sit back on your heels, and lean forward.
Stretch your arms out in front of you on the floor and lower your chest.
Rest your forehead on the ground and hold for 30 seconds while taking slow, deep breaths.
Important Safety Tips
Never push through sharp pain: Stretch only to the point of mild tension.
Stay consistent: Doing these movements once a day yields the best results.
Consult your doctor: Always check with a healthcare provider before starting new physical routines.
